Carbs have been getting a bad rap for ages, blamed for bloat and excess poundage, while protein sports a halo for its lean-machine power.

And while it is true that refined carbs—found in the form of processed foods—can contribute to flab, the carbs from whole grains are a dietary must. “Protein is good for building muscles, but it’s impossible to train for an endurance event without eating carbs,” says Christine Gerbstadt, MD, RD, author of The Doctor’s Detox Diet. “You need the glycogen and the carbohydrates for energy to fuel your body through running, biking, swimming—whatever you are doing.”

Not only do whole grains keep you running strong, they’re filled with fiber, which can lower cholesterol, reduce heart disease risk, and stabilize blood sugar levels. So we asked Dr. Gerbstadt to concoct 10 super-simple ways to work them into your daily diet.

Plus, if you doctor up the crumbs with herbs, you’ll amp up the vitamins and the flavor. “Oregano makes it taste Italian, and it contains a lot of healthy phytochemicals.” In fact, research from Long Island University has found that oregano may kill prostate cancer cells, the second leading cause of cancer death in American men.

An FDA analysis found that this morning staple has a powerful effect in lowering total cholesterol.  If you can’t commit to the steel-cut kind before you’ve had your AM coffee fix, make it easy on yourself: just buy instant oatmeal (go for pure oats, not sugar-sweetened packets) and add a cup of hot water.

Oatmeal isn’t your thing? Munch on a whole-grain cold cereal. “Read the packaging at the store to find one that’s high in fiber.” (You’ll want to shoot for 5 grams per serving.)

They’re an ideal post-gym snack. “If you just finished a workout, you want two slices of whole-grain bread and three ounces of lean meat,” says Gerbstadt. “That gives you 15 grams of carbohydrates and 21 grams of protein, which is the perfect amount to rebuild your muscles and to restock your glycogen stores.”

You may even find you like the firmer texture better than traditional varieties. “It’s less likely to be soggy and overcooked, and the flavor can be nutty. Add red sauce, pesto, or oil and garlic, and you’ll look like a gourmet with no trouble at all.” Stick to a ½-cup to 1-cup serving; then, bulk up the meal with lean protein and vitamin-packed vegetables.

Soba is the Japanese name for buckwheat, a fruit seed that is ideal for people who are sensitive to wheat or gluten. “The noodles cook very fast—great for nights spent late at the office or gym—and are tasty when tossed with a little sesame oil and toasted sesame seeds.”

The milling required to convert brown rice into white destroys most of the vitamins and all of its fiber. It takes a little longer to cook, so it may be worth it to invest in a rice cooker. “You can come home from work and put it on, and you can eat two hours later. It’s gluten free, and research shows it’s high in antioxidants and carotenoids that are associated with eye health. If it’s not farmer’s market season, buy it frozen, then thaw it and toss it in your salad or cook it up as a side. “Go easy on the butter or drizzle it with olive oil.”

Even if it sounds weird, you won’t be alone: The United Nations General Assembly declared 2013 “The International Year of Quinoa.” "It’s a whole grain that looks like couscous, and it has some of the highest protein levels of any grain. Barley is a cereal grain that’s loaded with fiber and selenium, which helps prevent cellular damage from free radicals. “Brown a little bit of lean steak, add it to a carton of beef broth, and toss in some barley, and you’ve got soup that will keep in the fridge for three days.”

Not all refueling snacks are created equal: Research has found that some are no better for you than candy bars. “Look at the ingredient label and make sure that whole grain is the first or second ingredient. And make sure the sugar content is less than 5 grams and there’s no more than three grams of fat.”

Hey, carnivores—don’t stop reading just yet. Once thought of as simply a hippie food, protein-rich tofu can be a key addition to any man’s diet.

Tofu came onto the food scene as a health fad in the ‘70s but has become a permanent member of the fit food club—and for good reason.

Made from dried soybeans, tofu is the only plant-based protein source (it delivers 11 grams per 100-calorie serving) that has all of the nine essential amino acids—those are the ones your body can’t produce on its own, says Rachel Begun, MS, RD, a dietician in Rye Brooke, NY. And when compared to other soy-based meat alternatives, like frozen veggie burgers, it’s minimally processed, meaning you’re not getting too many extra additives or a sneaky dose of sodium. Plus it’s relatively cheap compared to buying meat—making it a healthy option for those on a budget.

If you’re new the tofu game, though, selecting the right kind at the supermarket can be confusing, so here’s what you need to know: Silken, which is smooth and packed with moisture, is best used in smoothies or spreads, while firm and extra firm cook well—without falling apart. (Just be warned that firm and extra firm tofu usually need to be drained and pressed with a paper towel before preparing; this will remove any extra water that could lead to a crumbling-during-cooking situation.)

Use creamy silken tofu to add texture and extra protein to your smoothie or shake. Just blend ½ cup of tofu with 2 cups of your favorite fruit and a splash of milk for a quick and easy breakfast or post-workout snack.

Cubes of firm or extra-firm tofu can simmer in soups or sauce-rich recipes just like meat does, while silken tofu is great in creamy soups like chowders. And thanks to its neutral flavor, tofu soaks up flavor quite well. Try adding it to your favorite chili or soup during the last 20 minutes of cooking to complement—or replace— the meat.

Instead of scrambled eggs, scramble firm or extra-firm tofu instead. First, sautee vegetables like peppers, onions and zucchini in a skillet for 3 minutes. Next, crumble tofu with your hands or a fork and add it to the pan. Finally, toss in seasonings while the tofu cooks about 3 minutes longer, then sprinkle with some cheese. There you have it: a hearty, protein-packed breakfast. Done and done.

Yes, you can BBQ your tofu. Just choose the extra firm variety and squeeze out as much water as possible, then brush on your favorite marinade or sauce. A quick one we love combines ½ cup of lime juice; ½ cup of maple syrup; ¼ cup of soy sauce; and generous dashes of fresh garlic, ground pepper, and red pepper flakes. (Pro tip: Prep before work and let i sit all day to soak in the flavor.)

Before grilling, spray your grill with a bit of oil so the tofu doesn't stick, then cook for about 5 minutes, or until browned. Baste with extra marinade, then flip sides and repeat. Serve it with a side or stuff it into a bun for a tasty sandwich.

For a crunchy addition to your wrap—or even a salad—crispy tofu is the way to go (no greasy oil required). Just drain and cut extra firm tofu into bite-sized peices and season with your favorite flavors. Let the tofu cook in a non-stick pan until lightly brown, about 5 minutes, then flip. If you prefer baking, that works too. Just lightly spray tofu pieces with cooking oil, sprinkle your seasonings, and stick in the oven at 400 degrees for 5-7 minutes on each side.

The ubiquitous vegetable stir fry can be turned into a protein powerhouse by adding tofu into the mix. Cook it with sesame oil, soy sauce, ginger, honey and your favorite vegetables. Serve over brown rice or whole-grain noodles.

Sexologist Gloria Brame, Ph.D. is adamant that “every guy should date a stripper, sex-worker, porn star, webcam girl, etc. at least once.” Why, you ask? You’ll find out what it's like to be with a sexual wild woman—and maybe even learn a few things from her in the process.
